Your 30s Are the Best Time to Build Stronger Bones
Osteoporosis affects an estimated 3.5 million people in the UK, causing 500,000 fractures every year. Most people don't think about bone health until something breaks — but by then, the easiest window to act has already passed.
Bone density peaks around age 35. That makes your 30s the most valuable decade for investment in your skeletal health, not your 60s, when the conversation usually starts.
After 35, bone mass naturally begins to decline. The pace of that decline depends heavily on the habits you built before it started. The good news: relatively small, consistent changes in diet and movement during your 30s can make a significant difference to bone strength later in life.
Four nutrients do most of the work:
Calcium — the primary building block of bone. Found in dairy products, leafy greens (kale, broccoli, bok choy), eggs, nuts, and tinned fish with soft bones (sardines, salmon).
Protein — supports bone matrix structure. Prioritise quality sources: eggs, fish, poultry, legumes.
Vitamin D — essential for calcium absorption. Oily fish, eggs, and fortified dairy are good dietary sources; sunlight is the main one.
Vitamin C — supports collagen synthesis, the framework bone grows on. Found in citrus fruits, peppers, kiwi, and strawberries.
Ultra-processed foods work against you here. Research consistently links high intake of salt and processed foods to lower bone density, partly through increased calcium excretion.
Nutrition alone isn't enough. Weight-bearing exercise — walking, running, strength training, dancing — signals to the body that bones need to stay strong. Resistance training in particular has good evidence behind it for building and maintaining bone mass at any age, but the earlier you start, the more you have to protect.
You don't need a complicated protocol. Prioritise calcium, protein, vitamin D, and vitamin C through whole foods. Cut back on ultra-processed foods and salt. Move your body in ways that load your skeleton. Do it consistently through your 30s, and you're giving yourself a meaningful head start.
